How Long Should You Rest Between Strength-Training Sets?

Sixty seconds, 90 seconds, and 3 minutes can all be useful. The exercise, load, goal, and stress of the previous set change the answer. A practical rest strategy gives you a starting point, then keeps updating from what you actually complete.

How Long to Rest Between Sets

Start around 3 minutes for heavy compound lifts, around 2 minutes for moderate-load compound work, and 60–90 seconds for lighter assistance or isolation exercises. If the next set loses several target reps, RPE rises sharply, or technique becomes less stable, add 30–60 seconds. If performance keeps falling after more rest, review the load and today’s condition as well.

Set the first interval from the exercise and goal

Heavy, low-repetition compound lifts place a higher demand on force output and setup, so they usually deserve more recovery. Moderate-load hypertrophy work can often use a shorter interval, while lighter assistance and isolation exercises can move at a tighter pace.

Treat these ranges as starting points. The 2026 ACSM overview of 137 systematic reviews did not identify one inter-set rest duration that consistently dominates every long-term outcome. Your goal, set quality, and ability to follow the program still shape the useful interval.

Let the next set test the interval

With the same exercise and load, the next set’s completed reps provide direct evidence. If a set of 10 becomes 6 or 7 while RPE climbs and movement speed or stability falls, add 30–60 seconds and check again.

If performance keeps dropping after more rest, the load, planned volume, sleep, nutrition, or local fatigue may be the larger constraint. More waiting cannot solve every cause; reducing load, removing a set, or changing today’s target may fit better.

Hypertrophy still depends on productive volume

Short rest makes a session feel denser and can increase breathing and local burn. Feeling more fatigued does not automatically create a better stimulus. If later sets lose too many reps, productive training volume may fall with them.

A randomized trial in resistance-trained men compared 1-minute and 3-minute rest intervals. After 8 weeks, the 3-minute group achieved better strength and some muscle-thickness outcomes. The sample and protocol were limited, but the result shows that a muscle-building phase does not require forcing every interval shorter.

Protect the main lifts when time is limited

When training time is limited, preserve rest for squats, deadlifts, presses, rows, and other main lifts. Assistance work can use a tighter pace, or alternate muscle groups that do not interfere heavily with each other.

If shorter rest repeatedly cuts reps, raises RPE, or reduces movement stability on the main lifts, remove an assistance set or adjust the day’s total volume. Protecting the key work is usually more useful than forcing every planned exercise into the session.

Turn rest into a personal training rule

Track the exercise, load, reps, RPE, and actual rest interval for several weeks. If bench-press performance repeatedly loses three reps after 2 minutes but holds its target after 3, that pattern is more useful for your next session than a universal timer.

The rule can change across phases. A loading week, deload, near-failure set, and set with several reps in reserve may use different starting intervals, then continue to adjust from actual performance.
